Why consistency beats complexity
Many people think building strength requires daily hours in the gym. The truth is that a simple, well-structured routine performed consistently delivers better results than complicated programs you can’t sustain. This guide focuses on time-efficient sessions you can complete in 45–60 minutes, three times per week.
Core principles
- Progressive overload: Increase weight, reps, or sets gradually to continue improving.
- Compound movements: Prioritise squats, deadlifts, presses, and rows for maximum efficiency.
- Recovery: Schedule rest days and prioritise sleep and nutrition.
- Consistency over perfection: Missing a session occasionally is fine — return the next workout.
Sample 3-day split (45–60 minutes)
Rotate these workouts on non-consecutive days (e.g., Mon/Wed/Fri).
- Day A — Lower Focus: Warm-up 8–10 minutes; Squats 4×5; Romanian Deadlifts 3×8; Lunges 3×10 per leg; Plank 3x45s.
- Day B — Upper Push/Pull: Warm-up 8–10 minutes; Bench Press or Incline Press 4×5; Bent-over Rows 4×6; Overhead Press 3×8; Face Pulls 3×12.
- Day C — Full Body Hypertrophy: Warm-up 8–10 minutes; Deadlift (light/moderate) 3×5; Dumbbell Rows 3×8 per side; Goblet Squats 3×12; Farmer Carries 3 x 40–60s.
Warm-ups and mobility
Start each session with dynamic mobility: leg swings, banded pull-aparts, hip circles and a few light sets of the main lift. Mobility keeps joints healthy and reduces injury risk.
Nutrition and recovery tips
- Protein: Aim for 1.6–2.2 g/kg bodyweight to support muscle repair.
- Hydration: Drink consistently throughout the day; include electrolytes if training hard in Pune’s heat.
- Sleep: 7–9 hours/night when possible — it’s where gains are consolidated.
When to seek coaching
If you’re unsure about technique, plateauing, or managing an injury, book a session with a qualified trainer. A few sessions can correct form, set appropriate progressions, and tailor the plan to your goals and schedule.
